Triathlon Race Day Checklist: What to Pack, Rack and Eat
A sequenced triathlon race day checklist for Sprint through Ironman. What goes in each bag, how to lay out T1 and T2, and the five things that go wrong.
It is 5:10am, the transition area is lit by three floodlights and somebody's head torch, and you are kneeling on wet grass trying to work out whether your race belt is in the blue bag or the black one. The bike next to yours has a track pump leaning against it. You did not bring a track pump.
Nothing here is hard. That is what makes it frustrating. The swim, the bike and the run are the parts you trained for; the twenty minutes before them are the parts you improvised. And improvising in the dark, on four hours of sleep, with a wave start in ninety minutes, is how people end up racing 70.3 miles on a soft rear tyre.
A race day checklist is not really a list. It is a sequence. The useful version is not "everything a triathlete owns" but "everything you will touch, in the order you will touch it", and that is what this guide lays out. The checklist problem is a sequencing problem
Most gear lists are organised by discipline. Swim items, bike items, run items. It reads logically and it fails in practice, because on race morning you do not need things by discipline. You need them by time.
At 4:30am you need a breakfast you can keep down. At 5:15am you need your bike, helmet, timing chip and pump. At 6:40am you need a wetsuit, goggles and a cap, and you need somewhere to put the clothes you are standing in. At 7:20am you need everything in T1 to be exactly where you left it, because you will be cold, half-blind and running on adrenaline.
Sort the list that way and most of the classic errors disappear on their own. The pump is with the bike because you need it when you rack. The spare goggles are in the swim bag because that is the only bag you will open after transition closes. The dry clothes are in a bag you will not see again until you finish, which is precisely why they belong in a third bag rather than at the bottom of the first.
Three bags, sorted by clock time, not by sport. Bag one is everything up to the gun. Bag two is everything in transition. Bag three is everything after the line. If an item could plausibly live in two bags, buy a second one. Goggles and gels are cheap. Standing in transition realising your only pair of goggles is in a bag you handed to a volunteer is not.
The week before: what you pack at home
The list below is the full inventory. Distance-specific additions come later.
Swim bag (everything before the gun). Wetsuit, if the race is wetsuit legal. Goggles, plus a second pair in a different tint, because the sun position at 7am and the sun position at 9am are different problems. Race-issued swim cap, and your own underneath it if the water is cold. Body glide or anti-chafe balm for the neck and armpits. Timing chip and strap. Morning clothes bag, which most races will transport to the finish. Flip-flops you do not mind losing. A throwaway layer for standing around in.
Transition bag (everything you will rack). Helmet, which is the single item that will get you disqualified for forgetting. Cycling shoes. Running shoes with elastic laces already fitted. Race belt with the number already attached, front for the run. Sunglasses. A small towel, mostly as a visual marker for your spot. Sunscreen. Nutrition for the bike and the run, decanted into whatever you will actually use. Socks, if you wear them. A spare tube, tyre levers, CO2 canisters and an inflator head that fits your valves. A track pump for the morning, even if the race has one somewhere.
Post-race bag. Dry clothes, including a top with sleeves. Recovery food you will genuinely eat. Cash or a card. Phone. A plastic bag for a soaking wetsuit.
On your person or in the car. Photo ID and race licence. Printed or downloaded race confirmation. Bike tools for the rack-and-unrack, particularly an allen key set. Insurance details if the race requires them.
Pack this on the Thursday, not the Friday night. A Thursday pack leaves a whole day to buy the thing you discover is missing, and there is always one.
Race morning: the timeline before you rack
Work backwards from your wave start rather than forwards from your alarm.
Wave start minus 3 hours: eat. A familiar, carbohydrate-heavy breakfast at roughly 1 to 2 grams of carbohydrate per kilogram of body weight, low in fat and fibre. Porridge, a bagel, a banana, a sports drink. Nothing that has not been eaten before a long training session.
Minus 2 hours: arrive. For a Sprint or an Olympic you can compress this to 90 minutes. For a 70.3 or an Ironman, do not, because transition frequently closes an hour or more before the first wave and the queues are longer than the race information implies.
Minus 100 minutes: body marking and bike check. Get this done before the queue builds. Check your tyres with your own pump rather than trusting what they felt like in the car.
Minus 80 minutes: rack and lay out. This is the part that deserves its own section below.
Minus 40 minutes: wetsuit on, top half down. Getting into a wetsuit takes longer than anyone remembers, and rushing it is how shoulders end up restricted for a 1,900m swim.
Minus 20 minutes: walk the swim exit to T1. Look at it from the water's perspective. Count the rack rows. Pick a landmark that will still be there when three hundred bikes have left.
Minus 10 minutes: warm up. Even two minutes of swimming takes the edge off the cold-water gasp reflex, which is the single most common reason people have a bad first 400m. If you have a critical swim speed number from testing, the first 200m should feel deliberately easier than it.
Transition setup: lay it out in the order your hands move
Transition is the only part of a triathlon where you can gain two minutes without being fitter. It is also the only part almost nobody rehearses.
T1: swim to bike
Set up left to right in the order you will use things. Helmet on the aerobars or handlebars, straps open and facing up. Sunglasses inside the helmet. Cycling shoes on the ground directly under the front wheel, or clipped into the pedals if you have practised a flying mount. Towel flat on the ground as your marker. Nutrition already on the bike, not in a bag.
The sequence you are rehearsing is: arrive, wetsuit off to the waist while running, glasses on, helmet on and buckled, shoes, unrack, run to the mount line. Helmet before you touch the bike, every time, because in almost every ruleset unracking with an unbuckled helmet is a penalty.
T2: bike to run
Running shoes with elastic laces, pointing towards you. Race belt on top of them, which means you cannot pick up the shoes without seeing the belt. Cap or visor and a gel beside them. Nothing else, because everything else you think you want in T2 is something you will not stop for.
Rehearse the sequence once at the end of an easy brick workout. Ride, stop, rack, change, run 400m. It takes ten minutes and it converts a fumbling ninety-second transition into a thirty-second one.
Nutrition: the only variable you fully control
You cannot control the water temperature, the wind on the bike leg or how the person who set off two minutes ahead decides to sight. You can control exactly what goes in your mouth, and it is the most common thing people leave to the day.
Under roughly 90 minutes of total race time, which covers most Sprints, carbohydrate intake during the race makes very little difference. What you ate at breakfast is enough. Above that, it is the difference between a strong run split and a walk.
Work from Jeukendrup's summary in Sports Medicine (2014): about 60 grams of carbohydrate per hour is the practical ceiling from a single sugar source, and combining glucose with fructose raises that towards 90 grams per hour for longer events by using a second intestinal transporter. Whatever number you pick, it has to be trained. The gut adapts to carbohydrate intake the same way the legs adapt to intervals, and the adaptation takes weeks.
Fluid is more individual than fuel, and this is where guessing does the most damage. The ACSM position stand on fluid replacement (Sawka et al., Medicine & Science in Sports & Exercise, 2007) frames the goal as limiting body mass loss to under 2%, which tells you nothing about your own rate. Weigh yourself before and after a long ride in similar conditions and you will have a real number. Carry the full amount yourself and treat aid stations as a bonus. Races run out of things. Volunteers hand you the wrong flavour. A bottle gets dropped at 60kph. None of that matters if the plan is already in your bento box.
Distance-specific additions
Sprint. Almost nothing extra. One gel on the bike at most, water at the run aid station, and a strong argument for skipping socks entirely. The whole event is short enough that transition time is a meaningful fraction of your finish time, so the effort goes into the layout rather than the inventory.
Olympic. Add 60 to 90 grams of carbohydrate across the bike leg, one bottle, and sunscreen if the run is exposed. This is the shortest distance where a nutrition mistake shows up in the run split.
70.3. Add a second bottle, a bento box, two to three hours of fuel, salt if you are a heavy or salty sweater, and a small on-bike repair kit you have actually used before. Most 70.3 courses have a bike special-needs option; plan as if it will not be there.
Ironman. Add bag-specific packing, because the race, not you, decides when you see each bag. Dedicated bike and run special-needs bags. A second pair of socks. Chamois cream. A head torch or clip light if you are likely to still be running after sunset, which the race will usually mandate. Anti-chafe balm everywhere a strap meets skin. Plan for the weather changing twice.

What actually goes wrong
Five failures account for most ruined race days, and four of them are decided before you leave the house.
A flat with no way to fix it. Carrying a tube is not the same as being able to change one. Do it once in your kitchen with a stopwatch running.
A missing or unregistered timing chip. No chip means no result, and a chip worn on the wrong ankle can be missed by a mat. Check it when you collect it and again when you rack.
An untested wetsuit. A wetsuit that fits in a shop can still restrict your shoulders after 400m. Two open-water swims in it, minimum, and one of them at race effort.
Sunscreen over a race number. It sounds trivial until the number is unreadable at the finish line camera. Sunscreen first, number second, and reapply around the number, not across it.
A nutrition plan tried for the first time that morning. Every gastrointestinal disaster story starts here. Nothing new on race day is the oldest rule in the sport and it is still the one most often broken.
Putting it together: a race week protocol
- Monday. Confirm the race information pack, wave times, transition close time and the current wetsuit call. Write your wave start on a piece of paper and build every other time backwards from it.
- Tuesday. Full bike check. Tyres, brakes, gears, bolt torque. Replace anything worn now, not on Saturday, so you have time to ride it before you race it.
- Wednesday. Last brick session, short and at race intensity, run in the shoes and belt you will actually use. Rehearse both transitions once at the end.
- Thursday. Pack all three bags. Lay everything on the floor first, photograph it, then pack. The photograph is your checklist for Saturday night.
- Friday. Travel, registration, chip collection, course recon if the race allows it. Eat normally and early. Do not test new food.
- Saturday evening. Bottles mixed, nutrition decanted, number on the belt, chip on the strap, bike racked if the race requires it. Alarm set for wave start minus three hours, and a second alarm ten minutes later.
- Race morning. Eat, arrive, check tyres, rack, lay out left to right, walk the swim exit, wetsuit on early, warm up in the water.
Everything on that list is a decision moved earlier. That is the entire trick: a race day checklist works not because you remember more on the day, but because you have less left to remember.
